Sleep, Stress and the Nervous System: What Nutrition Actually Has to Do With It

Most people trying to fix their sleep reach for melatonin first. A qualified nutritionist and 22-year USANA Brand Ambassador explains why that is usually the wrong starting point, and what the nervous system actually needs.

Sleep problems and chronic stress are so common that most people have stopped thinking of them as problems worth solving nutritionally. They are just ‘how life is now.’ I have had this conversation hundreds of times over 22 years, and the pattern is almost always the same. Someone is sleeping badly, feeling wired in the evenings, waking at 3 am, running on sugary stimulants in the morning – aka coffee, and has never once considered that their nervous system might be nutritionally depleted. This is why this article about USANA Mood and Sleep Supplements is quite relevant.

The nervous system runs on specific raw materials. When those materials are in short supply, the system behaves accordingly. Not catastrophically, just poorly. You do not sleep deeply. You do not recover from stress quickly. You feel tense without a clear reason. Most people live in this state for years without connecting it to nutrition because nothing is broken enough to take to a doctor.

This chapter covers the nutritional side of sleep and stress physiology, what the research actually shows, and where USANA’s mood and relaxation range fits into all of it.

Magnesium is Where Most People Need to Start

I keep coming back to magnesium across this guide because it keeps being relevant. For sleep and the nervous system specifically, it is the first thing I look at with almost any client who presents with sleep issues, anxiety, or persistent low-level tension.

Magnesium is required for the production of GABA, the main inhibitory neurotransmitter in the brain. GABA is what quiets neuronal activity down at the end of the day, allowing the transition into sleep. Without adequate magnesium, GABA production is compromised, and the nervous system stays in a higher state of activation than it should be at rest.

A review published in the Journal of Research in Medical Sciences in 2012 examined the relationship between magnesium and sleep quality in detail. The researchers found that magnesium supplementation improved sleep efficiency, sleep time, sleep onset, and early morning waking in older adults, alongside reductions in insomnia severity scores.1 Elevated evening cortisol is one of the most common physiological patterns I see in people who describe lying awake with a busy mind. It is not anxiety in the clinical sense. It is a cortisol rhythm that has not shifted into the evening trough it is supposed to reach.

Stress depletes magnesium. So does alcohol, excessive caffeine, and intense exercise. If you are under sustained pressure, drinking daily, training hard, and not deliberately replacing magnesium, you are almost certainly running low. In my practice, addressing magnesium is often the single change that makes the most difference to sleep quality before anything else is touched.

B Vitamins and Why They Are Part of This Story

The B vitamins are involved in producing virtually every neurotransmitter the brain uses. Serotonin, dopamine, noradrenaline, and GABA. They all require B vitamin cofactors somewhere in their synthesis pathway. When B vitamins are depleted, neurotransmitter production falls short across the board, not just in one area.

B6 (pyridoxine) is the one most directly connected to mood and sleep. It is required for the conversion of tryptophan to serotonin, and serotonin is the precursor to melatonin. So the chain looks like this: adequate B6 helps maintain serotonin production, which supports the natural production of melatonin as the evening progresses. When B6 is low, that chain is interrupted well before you would ever need to take a melatonin supplement.

B12 deficiency is worth mentioning separately because it is common in people over 50, where stomach acid production declines and B12 absorption from food drops with it. Low B12 produces fatigue, cognitive fog, and disrupted sleep patterns that are often attributed to ageing when they are actually correctable.

Melatonin: When It Actually Makes Sense

Melatonin has been marketed so aggressively as a sleep supplement that most people reach for it before anything else. I want to be honest about when it is useful and when it is not.

Melatonin is a hormone produced by the pineal gland in response to darkness. It signals to the body that it is time to sleep. It does not make you sleepy the way a sedative does. It shifts your circadian phase. This is why it is genuinely useful for jet lag and shift work, where the external clock and internal clock are misaligned. A 2002 Cochrane review found good evidence for melatonin reducing jet lag symptoms when used correctly.2

For general insomnia in people whose circadian rhythm is not disrupted, the evidence is weaker. A 2013 meta-analysis in PLOS ONE found that melatonin reduced sleep onset time by about 7 minutes on average and improved overall sleep quality modestly compared to placebo.3 That is nothing, but it is also not a dramatic effect. And it says nothing about why someone is not sleeping well, which matters if the cause is magnesium deficiency, cortisol dysregulation, or B6 insufficiency rather than a circadian timing issue.

My approach has always been to address the nutritional foundations first. If someone is low in magnesium and B vitamins and their cortisol rhythm is dysregulated, giving them melatonin is treating a symptom while ignoring the mechanism. Get the foundations right first.

Adaptogens: Worth Taking Seriously, With Caveats

Adaptogens are a category of herbs that have a long history in traditional medicine and a growing body of modern research behind them. The term refers to compounds that help the body adapt to stress by modulating the stress response rather than simply suppressing it.

Ashwagandha is the most researched of the adaptogens. A randomised controlled trial published in Medicine in 2019 found that 240mg of ashwagandha extract daily for 60 days reduced cortisol levels, improved sleep quality scores, and reduced subjective stress in a group of healthy adults under chronic stress.4 Those are real outcomes in a real trial.

Rhodiola rosea has decent evidence for reducing fatigue in people under sustained cognitive and physical stress. A 2009 trial published in Phytomedicine found improvements in mental fatigue, concentration, and general well-being in a student population during examination periods.5

I am cautious about overstating what adaptogens can do. They work best as part of a broader approach to stress management that includes sleep, exercise, adequate nutrition, and, where necessary, professional psychological support. They will not compensate for someone working 70-hour weeks with no recovery time. But for someone who is generally taking care of themselves and wants nutritional support for stress resilience, the evidence is good enough that I recommend them.

The Cortisol Rhythm Problem Nobody Talks About

Cortisol is often presented as the villain in wellness content. High cortisol is bad; lower cortisol is good. That is an oversimplification that misses the real issue.

Cortisol is supposed to follow a daily rhythm. It peaks sharply in the first hour after waking, which is what gets you going in the morning. It then declines gradually through the day and reaches its lowest point in the first half of the night. This rhythm drives energy, alertness, and the transition into sleep. When the rhythm is functioning correctly, you wake up alert, feel good energy throughout the day, and naturally wind down in the evening.

Chronic stress, poor sleep, irregular eating, and heavy evening screen exposure all flatten and disrupt this rhythm. The peak in the morning becomes blunted, making mornings brutal. The trough in the evening does not happen properly, keeping the nervous system activated when it should be quieting down. People in this pattern often describe feeling exhausted but unable to sleep, or feeling their best energy arrives late at night.

Nutrition does not fix this on its own. Consistent sleep timing, morning light exposure, and reducing evening stimulation are the primary tools. But magnesium, B vitamins, and adaptogenic support can help the adrenal system respond to this kind of rhythm disruption more effectively, particularly in people who cannot change their lifestyle as dramatically as would be ideal.
